This track is quiet and relaxed so try to match
this with your delivery style. Use cues that allow
your participants to feel and experience the
movements in a graceful, quiet way. Try using a
softer voice to enhance this very gentle welcome
to the workout.

THE HISTORY OF MARTIAL ARTS
THE HISTORY OF BOXING
Boxing is a combat sport where two participants,
generally of similar weight, fight each other with
only their fists. Boxing is supervised by a referee
and is typically performed inside a ring with
rounds lasting 1 to 3 minutes. There are three
ways to win:
• Victory is achieved if the opponent is knocked
down and unable to get up before the referee
counts to 10 seconds; this is called a knockout
or KO.
• If the opponent is deemed too injured to
continue, this is called a technical knockout or
TKO.
• If there is no stoppage of the fight before
an agreed number of rounds, a winner is
determined either by the referee’s decision or
by judges’ scorecards.
There are four basic punches in Boxing: Jab,
Straight Right/Cross, Hook and Uppercut.
THE HISTORY OF KARATE
Karate is a Martial Art that is centuries old and
essentially Japanese. The translation of ‘kara’ is
open and the translation of ‘te’ is hand. So Karate
means ‘empty hand’.
• Karate training is commonly divided into three
sections:
• Kihon (the basics or fundamentals)
• KATA (forms)
• Kumite (sparring).
THE HISTORY OF MUAY THAI
Muay Thai is referred to as ‘The Art of Eight
Limbs’, as the hands, shins, elbows and knees
are all used extensively in this art. A practitioner
of Muay Thai (nak muay) thus has the ability to
execute strikes using eight ‘points of contact’, as
opposed to ‘two points’ (fists) in Western Boxing
and ‘four points’ (fists, feet).
Muay Thai is the national sport of Thailand.

THE HISTORY OF KUNG FU
Kung Fu consists of a number of fighting styles
that were developed over many centuries.
Essentially this is a Chinese Martial Art, practiced
by Shaolin monks. Those fighting styles are
identified as ‘families’ or schools. Examples of
these styles are physical exercises that mimic
movements from animals.
There are five animal forms:
• The Dragon
• The Snake
• The Tiger
• The Crane
• The Leopard or Panther.
THE HISTORY OF TAE KWON DO
Tae Kwon Do is a Korean Martial Art. The word
‘tae’ means ‘to strike or break with foot’; ‘kwon’
means ‘to strike or break with fist’; and ‘do’ means
‘way’, ‘method’, or ‘art’. So, ‘Tae Kwon Do’ may
be loosely translated as ‘the way of the foot and
fist’ or ‘the way of kicking and punching’.
Tae Kwon Do is a flamboyant Martial Art that is
agile, fast and precise; it is 90% feet and only 10%
hands

BODYPUMP UNITED is a simple and effective
training workout – light weights and high
repetitions, the essence of the program.
The Warm-up is smooth and uplifting. Focus on
pulling the bar in toward the body in the Deadlift
and Upright Row to ensure a clean pathway for
the Clean & Press. The bar is light so it is a good
time to smooth out technique.
In the Squat track we only work the Wide
and Wider stances so muscle focus is on the
glutes and hips which is perfect for athletic
development. Pausing in the bottom range will
create time under tension and increase muscle
activation therefore building strength and tone.
The perfect balance!
The Chest track is a superset of Pushups and
Chest Press. Pushups recruit the whole body in
stabilizing the movement which pre fatigues the
chest and shoulders before we work with the
bar. This means the intensity will be high and the
results super fast.
High intensity training with a bar in the Back track!
Multiple Clean & Presses drives the heart rate and
activates the whole athletic chain. Pulling the bar
in toward your body activates the upper back as
you Deadlift and Deadrow. This ensures a smooth
bar path for the Clean & Presses – important as
you start to fatigue during the big sets.
In the Tricep track we integrate the core in the
Pushup and Side Plank Rotation combination.
The Bicep track is basic but intense with a Wide
Triple Bicep Row to relieve muscle tension – great
training for the arms!
Static Lunges, static Lunges, static Lunges.
Isolation and strength – you asked for this!
Supersets of dynamic Pushups, Side Raises and
Rear Deltoid Fly’s will mean the shoulders get a
well-rounded workout.
Drawing your belly in and bracing as you press
your lower back towards the floor engages the
lower abdominals for core training. A strong core
builds a strong body.

We are SPRINT UNITED.
This release brings together presenters from our
global family to create a unique experience. We
are UNITED by our love for HIIT training and
inspirational music and this is evident when you
see the team bring their absolute best to the bike.
The Accelerated Warm-up gets us in the training
zone before we hit it hard and fast.
Mixed Conditioning 1 blows our heart rate
into the stratosphere with 2x 80–second Power
phases. With barely enough time to breathe we
move into multiple slow Strength and Power sets
that burn the legs and test our limits. We maintain
the high work rate with 2x 60–second efforts to
complete this round of training.
Sprints are up next. We have 4x phases that
‘frizzle’ the nervous system. It’s that simple.
Mixed Conditioning 2 reverses the sequence of
it’s counterpart – 2x 60 seconds of Power runs,
into multiple Strength & Power sets, and finishing
how we started with 2x 80–second Power
blowouts!

Cooldown and stretch. A great opportunity to
celebrate this life changing time in our lives.

sports vibe.
The Interval track has one of the most loved
songs, remixed to sound fresh and modern. Sing
your hearts out!
Finally, the Cooldown, I’ll Be There, sums up the
whole release – people UNITED, sweating and
sharing their energy. I hope you feel the love and

CLASS SET-UP
Moderate to heavy barbell and two free
weight plates of the same size. Anyone new
to GRIT should use lighter plates first; 2.5kg is
recommended.
Aim to be super inclusive and inviting. Welcome
anyone new and explain the workout and the
expectations. Always tell members at the start of
the class that this workout is for them and they
can dial up or down whatever they need to. The
bar can be switched out for the plate or body
weight at any time. A great mindset to get into
at the start of each workout is to remember to
teach to the whole team so everyone can feel
successful.

Why: We would like to give you and your clubs
an added offering which we believe completes a
full–body workout. The 45–minute format starts
with more core integrated exercises and finishes
with more core isolation, giving a whole new and
incredible feel to the workout.
What’s new: You will see along with the 30–
minute format an added three new tracks.
A specific Warm–up, an additional Standing
Strength Track (3) which you can use as the Bonus
Track 3 in the 30–minute class, and a Stretch track
at the end.

classes to your members or just do it yourself and

GLOSSARY
KEY RPM RIDING POSITIONS
Throughout the ride, we use different riding
positions. These impose slightly different
demands on the body and the working muscles.
Changing positions brings maximum benefits,
avoids over-stressing the body and brings variety
to the ride, which is an important factor in indoor
cycling.
Some positions are used at specific Paces or
Resistances as they are designed for speed,
climbing and power recovery. Others are used
with all Paces and Resistance. Your goal is to ride
both effectively and efficiently in each Position
and have your participants do the same.
BIKE SETUP
Before you begin the class use the ‘on-the-bike
quick check’ to make sure you have a slight bend
in your knee at the bottom of your pedal stroke.
SEAT HEIGHT
Bring your feet to 12 o’clock and 6 o’clock. Take
out your bottom foot and place your heel over the
pedal. With a straight leg and hips level, your heel
should just touch the pedal – a good seat height
for great force production. If your heel easily
touches the pedal and the knee is bent, then
the seat is too low. If you cannot reach the pedal
without losing your hip alignment, then your seat
is too high. Once you place your foot back in the
pedal/cage, check you have a slight bend in your
knee – the optimal angle is 25 degrees.
SEAT FORE AND AFT
With the pedals at 3 o’clock and 9 o’clock,
position the saddle so the front knee is in line
with the pedal axle or the top toe strap of the
front pedal. If the knee is back of the pedal axle,
the seat needs to be moved forward. If the knee
is forward of the pedal axle the seat needs to be
moved back.
HANDLEBAR HEIGHT
The handlebar height should be slightly lower or
level with the saddle. Beginners or people with
lower back problems should have the handlebars
slightly higher than the saddle.
HANDLEBAR FORWARD AND BACK
In Racing, you should have a 90-degree angle
between your upper arm and your torso. If you
feel like you need to slide forward in the saddle
to create the 90-degree angle, move your
handlebars a little closer.

Diana Archer Mills (New Zealand) is a
choreographer for LES MILLS TONETM,
CXWORXTM and LES MILLS BARRETM, a Creative
Director for BODYPUMPTM, BODYJAMTM
and RPMTM, and a co-Program Director for
BODYBALANCETM/BODYFLOW®. She is based
in Auckland.
Putting this unique release together was more of
a struggle than usual. Going through the process
at a time of separation meant that the shared
passions for the workout weren’t experienced.
Perfecting the choreography took many more
iterations but I believe that what has come out
of this, is a class all of us around the world can
enjoy. It’s filled with fun, lightness and options to
challenge us both mentally and physically.
I hope this speaks to a certain flow and ease. But
let me know! Because we are united! And your
opinion means so much more than mine ever
could.

THE TRIP 22 – U N I T E D
This release comes to you during one of the most
turbulent and unsettling periods of our lives.
We acknowledge this and we hope you have the
opportunity to share this release with your friends
and loved ones.
The workout is made up of four phases.
Phase 1 lures us in and gets us ready – we ride
through the outskirts of a village and into the
grounds of a wonderful palace which is home to a
keyhole that takes us into a tunnel.
Once out of the tunnel we begin Phase 2 which
begins with four minutes of continuous riding
flow. From there the challenges keep coming and
the music keeps building.
Phase 3 will be familiar to some of us as we
remix a familiar track from our very first THE TRIP
release. The Hype is real, the beats are big, and
the workout is even bigger.
We complete the ride with Phase 4 which sees us
back where we started.
Once again you will notice the Masterclass has
taken on a different look. We hope this shift is
enhancing your ability to learn, and for us it is
providing an opportunity to connect with you in a
more personal and inclusive way. For live classes
simply create plenty of opportunities to turn
around and connect with your riders just like we
do talking to you through the camera.
