Tone 11 is so much fun at whichever level you’re
taking, it should hopefully lighten your current
socially distanced mind! This round, it is all about
what you know and love/hate LES MILLS TONE for –
an intense cardio blast followed by a posterior chain
(especially the glutes) blowout and some wicked
core work. The music is extremely upbeat this time,
you can’t help but move to it, which is great until
you hit the second half of Thunder. I apologize for
that in advance.
Almost as much as I apologize for the Clamshell
glute move in the “Cooldown”… which is pretty
misleading.

It’s all about options and choice! You have the
freedom to mix and match tracks to enable you
to create a unique class for your participants.
This allows you to tailor the class to the people in
front of you. This is what LES MILLS TONE is all
about! The only thing we ask is that when mixing
and matching the 45-minute formats, you always
remember to replace like for like. For example,
make sure you replace a Cardio track with another
Cardio track or a Strength track with another
Strength track. Be mindful of creating contrast
in the movements and music. Have fun and play
around with it!
30-MINUTE FORMAT
To create the 30-minute format of LES MILLS
TONE, you have the freedom to choose your
tracks as long as they fit the time. Just make sure
you have a good balance of training and choose
the tracks that best suit your class.

In this release we share our passion for
HIIT training through amazing music and
choreography. Its modern music, powerful and
pure HIIT training creates yet another fantastic
class. It is a simple release with just two tracks –
Yes, that’s right, TWO tracks: Mixed Conditioning
1 and Mixed Conditioning 2.
We kick straight into Mixed Conditioning 1! What,
no Accelerated Warm-up?!
Treat the first two blocks of this track as an
Accelerated Warm-up, which will get us into
the training zone quickly before we hit it hard in
Strength in the third block. With both long and
quick jumps, we hit these first two Power blocks
hard as we prime the body ready for Strength.
We then move into two continuous Strength
efforts that will burn the legs and genuinely test
our fitness. In these two blocks we have short
Accelerations of Strength Power, where we move
ahead of the beat, pushing that Heavy Load
which will really challenge you.
Sprints are up next. We have 4x 30-second efforts
to challenge the nervous system, the goal is to
move as quick as you can, it’s only short so what
have you got to loose?
Finish this first Mixed Conditioning track with 2x
80 seconds of power. Your goal here is to take
it to the max in the Accelerations, challenge
yourself – you’ll get fitter for it! The overall focus
for this track, is to find top Intensity and work as
hard as you can.

FLOOR-COACHING:
SAFETY TIPS
To ensure everyone’s safety during Floor
Coaching, we suggest the following tips be
considered:
1. Use of non–slip MTB–style cycle shoes (like
the Reebok cycle shoes worn by the Presenter
team) and/or non–slip flooring
2. Clear pathways to walk through and access
bikes and enter/exit the stage
3. Remember to avoid manually adjusting
participants’ Load
4. If there is not adequate space to move safely,
and the floor is slippery, we recommend you
coach from your bike until these concerns can be
addressed.

SH’BAM 41 is here and it is hot, hot, hot! Jace,
Grace and Bianca bring you dance moves that
have serious sass, dramatic Jazz flavor, euphoric
energy, beauty, power and fun. It’s a workout
that brings so much joy to everyone in the room,
letting go of their inhibitions and having the most
amazing shared workout experience.
You’ll feel the fun, energy and beauty right
from the beginning of this release with Thunder
starting this dance party and setting you up for
what’s to come. The cardio and dance euphoria
is out of this world for each peak track dancing
to Illuminate, Higher Ground, and I’ll Be Here for
You. Fair warning, you just might need to bring

In the 45-minute class, you must always teach
the Warm-Up and Cooldown. Tracks 4, 7 and
11 are the Cardio tracks so you should also
include these routines and try to mix up the
styles and feels.
• Track 5 is usually a Hips track, so aim to keep
this where the Track 5 always sits.
The remainder of the class can be up to you but
please think about the following:
• Do you have a mixture of styles? For example,
Commercial, Jazz, Hype.
• Is there a good mix of music? Current versus
old-school, male and female vocals etc.
• Is there a good flow to the class? For example,
you should avoid teaching three big Cardio
tracks in a row.
Think about the highs and lows, and the journey
the playlist will create. You know your participants
best and know that some classes will have a
preference for one style or genre over others; so
just use common sense when putting your playlist
together.

GLOSSARY
KEY RPM RIDING POSITIONS
Throughout the ride, we use different riding
Positions. These impose slightly different
demands on the body and the working muscles.
Changing Positions brings maximum benefits,
avoids over-stressing the body and brings variety
to the ride, which is an important factor in indoor
cycling.
Some Positions are used at specific Paces or
Resistances as they are designed for speed,
climbing and power recovery. Others are used
with all Paces and Resistance. Your goal is to ride
both effectively and efficiently in each Position
and have your participants do the same.
BIKE SETUP
Before you begin the class use the ‘on-the-bike
quick check’ to make sure you have a slight bend
in your knee at the bottom of your pedal stroke.
SEAT HEIGHT
Bring your feet to 12 o’clock and 6 o’clock. Take
out your bottom foot and place your heel over the
pedal. With a straight leg and hips level, your heel
should just touch the pedal – a good seat height
for great force production. If your heel easily
touches the pedal and the knee is bent, then
the seat is too low. If you cannot reach the pedal
without losing your hip alignment, then your seat
is too high. Once you place your foot back in the
pedal/cage, check you have a slight bend in your
knee – the optimal angle is 25 degrees.
SEAT FORE AND AFT
With the pedals at 3 o’clock and 9 o’clock,
Position the saddle so the front knee is in line
with the pedal axle or the top toe strap of the
front pedal. If the knee is back of the pedal axle,
the seat needs to be moved forward. If the knee
is forward of the pedal axle the seat needs to be
moved back.
HANDLEBAR HEIGHT
The handlebar height should be slightly lower or
level with the saddle. Beginners or people with
lower back problems should have the handlebars
slightly higher than the saddle.
HANDLEBAR FORWARD AND BACK
In Racing, you should have a 90-degree angle
between your upper arm and your torso. If you
feel like you need to slide forward in the saddle
to create the 90-degree angle, move your
handlebars a little closer.

CXWORX moves closer to it’s name change (LES
MILLS CORE) and adds the 45-minute format
structure in this release. The learnings from
scientifically backed exercises, such as integrated
core movements, has elevated both the feel and
movement patterns in CXWORX 40.
With exercises such as the Reverse Cycle,
Dynamic Bow and Arrow, balance challenges with
over head weight plate work options and amazing
animalistic hip escapes, this release really brought
out the best in core activation, core strength and
core stability.
Standing Strength 3, seen in the 45-minute
format, is also the Bonus Track 3 used for the
30-minute format. Give it a try in your regular
classes and see your participants enjoying the
flow and the challenge of the track.

Focus on bringing your participants into the
correct position straight from the beginning of
the track. They should feel how the abdominal
brace will help keep their lower back towards the
floor as they move. Remember, this is your time
to get everyone into the Core mindset so simple
coaching with a positive and enthusiastic attitude
to set the scene for the workout ahead.

CLASS SET-UP
Moderate to heavy barbell and two free
weight plates of the same size. Anyone new
to GRIT should use lighter plates first; 2.5kg is
recommended.
Aim to be super inclusive and inviting. Welcome
anyone new and explain the workout and the
expectations. Always tell members at the start of
the class that this workout is for them and they
can dial up or down whatever they need to. The
bar can be switched out for the plate or body
weight at any time. A great mindset to get into
at the start of each workout is to remember to
teach to the whole team so everyone can feel
successful.

go with the 2 plates of equal weight so members
can choose appropriate weights right for their
level rather than having to swap weights mid
class.
CONNECTION
This warm-up tune is amazing really setting the
tone and vibes for the workout ahead. Keep the
cues simple and break down the moves well so
everyone in the class nails the warm-up and feels
successful leading into the rest of the workout.
DRIVE
The last 15 seconds of Squat Jumps is a great
opportunity to add a final kicker to lift the heart
rate in this warm-up and encourage members to
add intensity to the warm-up.

I’m excited for you all to experience this new
BODYSTEP release.
There’s something for everyone in this class. The
music selection & exercise content will drive you
to hit the athletic parts of the class with energized
power. We contrast the strong feel with uplifting
fun tracks to keep you smiling as you workout.
We warm up to the sweet sounds of Came Here
For Love and 1234, where the lyrics of the songs
dictate some arm lines and foot work.
We reach Peak 1 to the song Motivation, and it
has a fun signature move where you turn around
when the lyrics say ‘turn around’
In the Mixed Strength track, we add Squats,
Burpees and Mountain Climbers to the mix in
a cross training affect to the workout. There are
also standing options available for the Burpees to
keep this class inclusive for all participants.
Peak 2 has a strong athletic feel, to the song
In Cold Blood. This was a song that I often
worked out to at home through the New Zealand
Covid-19 lockdown. I loved it so much that I
had a high energy remake especially made for
BODYSTEP.
Next up is Conditioning 1, where we achieve
cardio recovery as we create some heat in the
lower body to Comin’ In Hotta.
Then it’s show time with the Party Step, where you
have the opportunity to strike poses whenever
you hear the camera click.
The Athletic Circuit is next. Do you remember The
Spook Returns in release 119? This circuit includes
the OG prequel song The Spook. Once again, we
have some fun with spooky arm lines as we jump,
to get our heart rates soaring.
And then full steam ahead to the final cardio peak
to This Is It.
We wind the workout down with weighted
posterior chain and core work to Mothers
Daughter and then cool down to Know Your
Worth.

THE HISTORY OF BOXING
Boxing is a combat sport where two participants,
generally of similar weight, fight each other with
only their fists. Boxing is supervised by a referee
and is typically performed inside a ring with
rounds lasting 1 to 3 minutes. There are three
ways to win:
• Victory is achieved if the opponent is knocked
down and unable to get up before the referee
counts to 10 seconds; this is called a knockout
or KO.
• If the opponent is deemed too injured to
continue, this is called a technical knockout or
TKO.
• If there is no stoppage of the fight before
an agreed number of rounds, a winner is
determined either by the referee’s decision or
by judges’ scorecards.
There are four basic punches in Boxing: Jab,
Straight Right/Cross, Hook and Uppercut.
THE HISTORY OF KARATE
Karate is a Martial Art that is centuries old and
essentially Japanese. The translation of ‘kara’ is
open and the translation of ‘te’ is hand. So Karate
means ‘empty hand’.
• Karate training is commonly divided into three
sections:
• Kihon (the basics or fundamentals)
• KATA (forms)
• Kumite (sparring).
THE HISTORY OF MUAY THAI
Muay Thai is referred to as ‘The Art of Eight
Limbs’, as the hands, shins, elbows and knees
are all used extensively in this art. A practitioner
of Muay Thai (nak muay) thus has the ability to
execute strikes using eight ‘points of contact’, as
opposed to ‘two points’ (fists) in Western Boxing
and ‘four points’ (fists, feet).
Muay Thai is the national sport of Thailand.

THE HISTORY OF KUNG FU
Kung Fu consists of a number of fighting styles
that were developed over many centuries.
Essentially this is a Chinese Martial Art, practiced
by Shaolin monks. Those fighting styles are
identified as ‘families’ or schools. Examples of
these styles are physical exercises that mimic
movements from animals.
There are five animal forms:
