BODYPUMP 119 is a simple, easy-to-follow
workout with amazing, uplifting music that you
will love! Among the simplicity are moments of
magic and points of genius that skillfully define
this class. What are they? Read on.
The Warm-up provides an uplifting start. With
Pushups at the end, it gives the track a functional
push. The Front Squat features again in the
Squats track; this time, there is a whole set which
dials up the physical intensity substantially!
The Chest track is heavy and driving. The barbell
builds strength, the Pushups build body weight
strength and the Leg Lifts activate the glutes and
stabilize the core. Our Back track is beautiful; all
the basic lifts and a Power Press kicker to increase
the heart rate.
In the Triceps track, a closer grip in the Tricep
Press will build strength and tone in the back of
the arms. This is before we have fun and, yes, we
can have fun in BODYPUMP, with our old-school
classic, the Biceps track. The ‘stutter step’ in
the Lunges is genius; it fits the musical feel and
intensifies the front leg’s muscular loading – ouch!
The Shoulders track is huge. The Arnold Presses
strengthen and stabilize the shoulder joints and
the Rear Deltoid Flys feel amazing. Magic!
The Core track is insane – the hardest one to
date. It is a complete workout on its own.
We truly hope you enjoy this workout. It is a ‘little
piece of heaven’.

Hello from New Zealand all of you incredible
BODYFLOW lovers. Thank you so much for
continuing to inspire those around you with your
passion and grace, even in such uncertain times.
First of all, let’s briefly talk about Tai Chi. We
promise that this track is not going anywhere!
It is my (Diana’s) favorite and even though I
(Jackie) don’t particularly enjoy it, we would never
remove it from the class. We just need to keep
broadening the class offering so that we get to
keep making this thing we love making!
And we LOVED making this one. Right now, we
are back in lockdown, but when we made this
release, we were in a wildly flowing creative space
– the intergenerational collaboration was epic!
(Even Luna joined in the choreography sessions
for a while.)
Secondly, we continue to try to balance the class
between being modern and emotive, whilst
slowing down and creating space for us all to
stretch how we need to.

What a happy and fun release this is! Smile from
start to finish. Another release to lift the spirits
and energy of your members as they enjoy
working out together.
The workout starts with a great feeling song to
get warm and also encourage the members to
enjoy all the great feelings from the workout.
Singalong to Ice Ice Baby, feel the emotional
happy high in the Running track with Summer
Rain, and you can even get sine pirate feels
with the last power peak song – Wellerman! You
can get down to business in all the big Power
tracks and loads of options to work at different
Intensities!
The trumpet strong sound for the Strength track
is such a cool sound and provides great musical
contrast.
A highlight of this release is the Agility track. The
music has a fun ‘swing’ style feel and moves to
play with. There is a Speed Curl and Knee combo
that was inspired by the traditional island dances
here in New Zealand – thanks to the Auckland
Grammar Samoan group for the inspiration!
Love you all – thank you for being a part of the
BODYATTACK family – remember movement is

THE TRIP 26 – S O L A R
The foundation of this release is the music, and at
the heart of the music lies the beat, and it is the
beat that inspired our approach to the visuals and
approach taken by our Presenter – Khiran Huston
– oh yeah, The Queen is back!
We bookend SOLAR with fractal images, beat
reactive visuals, and a ride through deep space,
to lure us into and out of the experience. Our
initial encounter with space engages our bodies
with the workout and our final encounter with
space provides the chance to celebrate.
Movement and flow are highlights as we enter
a lush jungle space that evolves into a ride over
and underwater. A series of roller climbs at the
back end of this environment lift the intensity and
provide a great challenge.
A land covered in ice serves up a wonderful
mix of climbs and speed phases which dial into
an athletic feel before finishing on more of a
strength-based vibe.
Three beat-driven Transit points provide relief
from the main spaces we encounter, and while
each of these Transit points is similar in some
ways, they are most definitely unique to ride.
Once more we have created a progressive
workout with a focus on longer flowing working
phases combined with energetic transitions.
Plenty of challenge for those that want to go
there and of course easily scaled for any fitness
level.

SPRINT 24™ challenges our body’s ability to
perform repeated bouts of high intensity training
with limited rest. We aim to work at or above 85%
of our maximum heart rate to get the desired
training outcome.
This release is structured as a pyramid workout
where we work to the peak of the structure, the
track 5 Power Tabata, then work back to where we
started.
We begin with an Accelerated Warm-up. It’s over
3 minutes on continuous movement to set the
scene and prepare our bodies for the workout.
From there it’s BOOM! 4x intervals of Power with
40/20 work/rest splits. The focus is working above
85% of max hear rate to ensure we maximize our
training opportunity.
Power Tabata is next. A total of 8x intervals with
20/10 splits. Focus is similar to the previous track
except shorter work/rest intervals so intensity
should naturally lift with less respite.
Track 4 is Sprints and only comprises of 2x 40
second efforts where we smooth out the intensity.
With reduced Load the muscular demands are
reduced but our heart rate should stay lifted. It
should feel somewhat easier to the Power training
we just experienced but it should still be in the
HIIT zone of 85% plus!
Then we hit the peak of the structure – Power
Endurance focuses on sustaining as much
intensity as possible over the duration of the 1x 4
minute interval. Good luck!
We then move down the pyramid with Sprints,
Power Tabata, and Power to finish. This workout
will challenge everyone! It doesn’t let up from the
moment we push play. Enjoy!

GLOSSARY
KEY RPM RIDING POSITIONS
Throughout the ride, we use different riding
positions. These impose slightly different
demands on the body and the working muscles.
Changing positions brings maximum benefit’s,
avoids over-stressing the body and brings variety
to the ride, which is an important factor in indoor
cycling.
Some positions are used at specific Paces or
Resistances as they are designed for speed,
Climbing and power recovery. Others are used
with all Paces and Resistance. Your goal is to ride
both effectively and efficiently in each position
and have your participants do the same.
BIKE SETUP
Before you begin the class use the ‘on-the-bike
quick check’ to make sure you have a slight bend
in your knee at the bottom of your pedal stroke.
SEAT HEIGHT
Bring your feet to 12 o’clock and 6 o’clock. Take
out your bottom foot and place your heel over the
pedal. With a straight leg and hips level, your heel
should just touch the pedal – a good seat height
for great force production. If your heel easily
touches the pedal and the knee is bent, then
the seat is too low. If you cannot reach the pedal
without losing your hip alignment, then your seat
is too high. Once you place your foot back in the
pedal/cage, check you have a slight bend in your
knee – the optimal angle is 25 degrees.
SEAT FORE AND AFT
With the pedals at 3 o’clock and 9 o’clock,
position the saddle so the front knee is in line with
the pedal axle or the top toe strap of the front
pedal. If the knee is back of the pedal axle, the
seat needs to be moved forward. If the knee is
forward of the pedal axle, the seat needs to be
moved back.
